How Much Protein You Actually Need to Build Muscle: What the Research Shows

Ask anyone in the gym how much protein they eat, and you will probably hear something close to one gram per pound of bodyweight. That number has been repeated so many times it feels like settled science. But when you look at the actual research, the picture is more nuanced than that – and for most people, the answer is probably less than they think.

Here is what the evidence actually says about protein and muscle growth, and how to figure out the right amount for you.

The RDA Is Not Built for Lifters

The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of bodyweight per day. If you weigh 180 pounds (82kg), that works out to about 66 grams of protein daily. That sounds shockingly low to anyone who trains seriously – and it is, but for an important reason.

The RDA is designed to prevent deficiency in sedentary adults. It was never intended as a performance target. Resistance training changes your protein requirements significantly because your muscles are under constant breakdown and repair. The RDA does not account for that.

What the Research Actually Shows

A landmark 2018 meta-analysis published in the British Journal of Sports Medicine analyzed 49 studies and 1,800 participants to determine where protein needs plateau for people who lift weights. The conclusion: muscle protein synthesis maxes out at around 1.62 grams per kilogram of bodyweight per day (roughly 0.73g per pound).

In practical terms, that same 180-pound person needs about 132 grams of protein daily to maximize muscle growth – not the 180 grams you would get from the one-gram-per-pound rule.

Some research suggests benefits up to 2.2 grams per kilogram, but the gains beyond the 1.6g mark are marginal. You are paying in calories and digestion stress for diminishing returns.

Protein Quality Matters as Much as Quantity

Not all protein is equal when it comes to stimulating muscle growth. The key factor is leucine content. Leucine is the amino acid that acts as the primary trigger for muscle protein synthesis, and research suggests you need roughly 2 to 3 grams of leucine per meal to maximally activate that process.

Animal proteins – chicken, beef, eggs, dairy, fish – are typically high in leucine and contain all essential amino acids. Plant proteins vary. Soy is a solid complete protein. Rice and pea protein, when combined, cover all essential amino acids well. If you are plant-based, you may need to eat toward the higher end of the protein range to compensate for slightly lower digestibility and leucine content.

Distribution: When You Eat Protein Matters Too

Spreading your protein intake across the day is more effective than loading it all into one or two meals. Research suggests four meals with roughly 20 to 40 grams of protein each produces better muscle protein synthesis over 24 hours than eating the same total in fewer sittings.

Your body can only use so much protein at once for muscle building. Beyond a certain point per meal, the excess gets oxidized or converted to other uses. Three to five protein-rich meals spread through the day – breakfast, lunch, a post-workout meal, and dinner – gives you the best coverage.

What About Protein Timing Around Workouts?

The “anabolic window” – the idea that you need protein immediately after training or you lose all your gains – has largely been debunked. More recent research shows the window is much wider than previously thought, perhaps three to five hours around your workout. If you eat a protein-rich meal two hours before training and another within a few hours after, you are covered.

That said, getting protein in after training is still a good habit. It does not have to be within 30 minutes, but within two hours is a reasonable target.

Practical Targets by Bodyweight

If you want simple numbers to work with:

  • 150 lbs (68 kg): target 110 to 120 grams of protein per day
  • 175 lbs (80 kg): target 128 to 140 grams per day
  • 200 lbs (91 kg): target 145 to 160 grams per day
  • 225 lbs (102 kg): target 163 to 180 grams per day

These are based on 1.6 to 1.75 grams per kilogram, which covers most people training four to five days per week. Athletes in heavy training blocks or those in a caloric deficit may benefit from pushing closer to 2 grams per kilogram, since higher protein intake helps preserve lean mass when calories are restricted.

Getting There Through Food and Supplements

Hitting 130 to 160 grams of protein daily from whole food is doable but requires planning. A typical day might look like: four eggs and Greek yogurt at breakfast, a chicken breast and cottage cheese at lunch, a protein shake post-workout, and salmon or ground beef at dinner. That combination gets most people to their target without much effort.

Whole food should be your foundation. Supplements are exactly that – supplemental. But if you are consistently falling short of your protein target despite eating well, a shake or two a day is a practical and effective solution.

The Bottom Line

The one-gram-per-pound rule is not wrong, but it is not necessary for most people. The research puts the threshold for maximizing muscle protein synthesis at around 0.73 grams per pound (1.6g per kilogram) of bodyweight. Eating beyond that is not harmful, but it will not give you more muscle – just more calories.
Focus on hitting your protein target with high-quality sources, spread across three to five meals throughout the day. Keep total intake consistent, train hard, and the muscle will follow.
